Skipping Leg Day Is Making Your Knees Worse

If your knees sound like bubble wrap every time you take the stairs, I’ve got good news and bad news.

Bad news: they’re not getting any younger. Good news: leg day is not over for you. Not even close. You can absolutely do strength training with bad knees, you just have to be smart about it.

A woman performs strength training exercises at GRIT Strength & Functional Training designed to support her knees.

We hear it constantly at GRIT. “My knees are bone on bone, so I just don’t do legs anymore.” And listen, I get it. The last time you tried lunges, ya saw Jesus.

But skipping legs entirely is the dumbest thing you can do for bad knees, because weak legs make bad knees worse. It’s a shitty little cycle: your knees hurt, so you stop training legs, so the muscles around your knees get weaker, so your knees hurt more. Round and round until you’re avoiding stairs like your ex.

Knee Pain and Exercise: Pain Isn’t a Stop Sign, It’s a Speed Limit

Here’s the rule we use with every client: knee pain stays at a 3 out of 10 or below. No sharp pain, ever. And it can’t be worse the next day. That’s it. That’s the whole system.

If a movement passes, it’s fair game. If it doesn’t, it goes on the shelf….for now, not forever. That “for now” is important, because we’ve watched people go from “bone on bone, can’t do stairs” to moving pain-free by doing one unsexy-as-hell thing consistently: getting their legs stronger.

The Best Exercises for Bad Knees

So what does a knee-friendly leg workout actually look like? Less dramatic than you’d think.

Start with a real warm-up.

Not the “hop on the treadmill and hope for the best” bullshit. Get blood moving, wake up your ankles and hips, and actually get ready to train instead of just starting.

Hinges are your best friend.

Deadlifts and Romanian deadlifts hammer your glutes and hamstrings while your knees barely bend. The force on the knee is roughly half of what a squat puts through it. Half. That’s not a small difference, that’s the whole friggin’ game.

Wake up your glutes.

They’re the biggest muscle in your body and most people’s are asleep at the wheel. Glute bridges and hip thrusts fire them up, and strong glutes take load off your knee joint with every single step you take.

Do the ridiculous-looking stuff.

Banded lateral walks make you look like a crab having a bad day. Do them anyway. Your outer glutes keep your knees tracking right, and weak ones are behind a shocking amount of knee drama. Same goes for terminal knee extensions with a band: tiny movement, boring to watch, absolute magic for cranky knees.

Don’t skip calf raises.

Nobody’s posting those on Instagram, which is exactly why everybody skips them and exactly why you shouldn’t.

That’s the formula for strengthening knees without wrecking them. No lunges. No deep squats. No jumping. Just smart, targeted strength training for knee pain. It’s more productive than half the leg days happening in commercial gyms right now, because every rep builds strength instead of building resentment.

What Leg Exercises to Avoid With Bad Knees (For Now)

Lunges, deep squats, step-ups, full range leg extensions, running, and jumping. Not banned for life. Just benched until your legs are strong enough to earn them back.

And here’s what nobody tells you: the shelf has an exit ramp. Once the basics feel solid (usually a few weeks in), we start sneaking things back in, in their friendliest form. High box squats before deep squats. Shallow before deep. Light before heavy. Every couple of weeks we retest and check in with the knee. Most people are shocked how fast movements come back once they stop avoiding legs and start training them smart.

The goal was never “no lunges forever.” The goal is to get strong enough that lunges stop being a threat.

When to See a Doctor About Knee Pain

Okay, the serious part. “Bone on bone” is what it feels like, not a diagnosis. If your knee locks, catches, gives way, swells up like a grapefruit, or aches at night, that’s not a training problem, that’s a doctor problem. Go get checked out, get clearance, then come train. No heroics. There’s a big difference between cranky and injured, and pretending they’re the same thing helps nobody.

Personal Training for Bad Knees in Virginia Beach

This is literally what personal training is for. A generic leg day doesn’t know about your knees. A trainer does.

At GRIT in Virginia Beach, we build your whole program around what your body needs. We work around what hurts instead of bulldozing through it, and we retest every couple of weeks to see what’s ready to come off the shelf. Whether you’re 35 or 79, it’s not “modified” training. It’s just training, done right, for you.

So no, crunchy knees don’t mean you’re done. They mean you’re just getting started, smarter this time.

Your knees have carried your ass this far. Maybe it’s time to return the favor.
